49 studies and 1,863 people say muscle gains plateau at 1.6 grams of protein per kilogram of body weight per day. The per-meal number is 0.4. That's the entire secret — this file does the arithmetic for you and then shows you what it looks like on a plate.

found on a nutrition-tracking forum, from a person doing everything right and losing their mind anyway: "My cronometer says that I need 120 to 250 grams of protein per day... I mean today, I ate 2 sausages, 2 eggs, a burger + 3 protein bars + I still didn't hit my target." and later, the deflation: an article told her she only needed 60. one goal, three numbers, a 190-gram spread. no wonder everyone quietly gives up and just buys whatever powder has the best label design.

here's the thing though — this is one of the rare corners of fitness where the science has basically settled. not vibes-settled. 49-studies-and-1,863-people settled. there are exactly two numbers you need, both fit on a sticky note, and every other protein rule you've heard is either a footnote to those two or an invention of the supplement aisle. let's do the math once, properly, so you never have to do it at 1am again.

the straight answer up front. number one: about 1.6 grams of protein per kilogram of body weight per day — the point where a 49-study meta-analysis found muscle gains from lifting stop improving with more protein [upper bound for maximizers: ~2.2]. number two: roughly 0.4 g/kg per meal, about four times a day. for a 65 kg woman that's ~104 g/day in four ~26 g doses. that's it. that's the protocol. timing windows, leucine spreadsheets, 30-gram absorption ceilings — all downstream noise, and the trials below say so with numbers.

in 2018, researchers pooled every randomized trial of protein plus lifting they could find — 49 studies, 1,863 people, minimum six weeks each — and ran the dose-response curve. protein supplementation reliably added strength and lean mass on top of training. but the curve bent: past about 1.6 g/kg/day, extra protein added nothing further. their words: intakes "greater than ~1.6 g/kg/day do not further contribute" to training-induced gains. the study's uncertainty range runs 1.03 to 2.20, which is why the same paper says ~2.2 g/kg is the prudent ceiling for someone chasing every last gram — 1.6 is the center of a plateau, not a cliff edge.

the second number splits the first into meals. the distribution review's exact prescription: 0.4 g/kg per meal, across a minimum of four meals. the machinery underneath: each protein dose has to clear a leucine threshold to switch muscle-building on — the ISSN position stand puts that at 700 to 3,000 mg of leucine per dose. leucine is the amino acid that acts as the ignition; a 25-30 g serving of most real proteins carries enough. basically: your muscles need a big enough hit to notice you ate. six almonds do not register. a palm of chicken does.

the rules that didn't survive the data

"anything over 20-30 g is wasted." that ceiling came from a 6-person study — young men, legs only, fast egg protein. when researchers ran the same question after a whole-body workout, 40 g beat 20 g by about 20 percent, and body size didn't change the answer. more muscle worked = more protein used. the ceiling was a floor plan for one room.

"you have 30 minutes after training or the workout didn't count." the meta-analysis on protein timing — 500+ subjects across the hypertrophy studies — found the window effect vanished once total daily protein was controlled. total intake was the strongest predictor in the whole model. their word for the belief was "refute." your muscles are not a parking meter. the shaker bottle sprint from the squat rack to the locker room was never load-bearing.

the women's data, honestly

most protein research was run on men — the field's biggest meta-analysis says so itself: "far less work has been done in women than men," though the sex comparison they could run found no apparent difference. the studies that WERE built on women point slightly high, not low: a direct-measurement study of active females estimated needs at 1.41 g/kg with a recommended 1.71; a study of resistance-trained women found whole-body muscle-building topping out around 1.49 to 1.53. small samples — n=6 and n=8, we're not pretending otherwise — but they triangulate to the same zone as everything above. the 1.6 number is not a men's number you're borrowing. it's yours.

two bonuses hiding in the same dose. the weight-management literature lands on 1.2 to 1.6 g/kg with 25-30 g meals for appetite control and lean-mass preservation — the muscle dose and the fullness dose are the same number, which is why hitting protein makes the rest of the diet quieter. and the national intake surveys [NHANES, ~58,000 people] put typical adult intakes around 1.1 to 1.3 g/kg — fine by the RDA [the government's don't-be-deficient number], under-dosed for the goal of building. you're probably not protein-deficient. you're protein-underfunded for the project you started.
